Your abs are worth training like any other muscle group: 2–3 times a week, 5–20 working sets a week, and mostly in sets of 7–15 reps, progressively.

At home, range of motion and exercise variations take on more importance, since added weights are harder to use. A cushion or a rolled-up mat under your back, for example, is a way to get the spine to extend properly before the crunch, giving the abs a longer range of motion. If a side-lying side bend feels too hard at first, start from a held side plank and move to the raises once your control is good enough.

Two exercises are enough when one is done top-down and the other bottom-up. This way the rectus abdominis is loaded across its full length and the abs as a whole get a good stimulus. It's worth taking the sets close to ab failure.

Ab training: the biggest myth in strength training?
Ab training is perhaps one of the most misunderstood topics in strength training. Some coaches say you don't need to train the abs at all, because squats and deadlifts handle it. Others have you do a few crunches at the end of a session. Neither is well founded.
The rest of this article goes through what the research evidence and our practical coaching experience actually say: which muscles are working, how to brace the core correctly, how much to train, and which are the best exercises.
Which muscles work in ab training
The abdominal musculature is made up of four main muscles: the rectus abdominis, the external oblique, the internal oblique, and the deep-lying transverse abdominis. In addition, some people have a small pyramidalis muscle, which has minor functional significance.

What people usually call the "six-pack" is the rectus abdominis. The tendinous bands running across it divide the muscle into segments, of which three pairs — six in total — are typically visible if the layer of fat on top is thin enough.
The abs are no exception to other muscles: their fiber distribution is roughly half slow-twitch and half fast-twitch, so this isn't an endurance muscle built for hundreds of sit-ups. The core has three main jobs: creating stability, transmitting force between the limbs, and producing movement. These also explain why different goals call for different training.
Are squats and deadlifts enough to train the abs?
In short: no. Heavy compound lifts are excellent training for the spinal erectors, not for the abs. In the squat and deadlift, the spinal erectors' EMG activity exceeds 100% of a maximal voluntary contraction when the load is 80–90% of maximum (Nuzzo et al. 2008). Producing intra-abdominal pressure and bracing the whole core are also trained well in these lifts.
For the rectus abdominis, though, they aren't a good stimulus. In several EMG studies, rectus abdominis and oblique activity in the squat and deadlift stays consistently below 25% of maximum, regardless of the load used (e.g. Aspe & Swinton 2014; Willardson et al. 2009). The spine's job in these lifts is to stay neutral, so the rectus abdominis works mostly isometrically and at a fairly low level.
For comparison: in one study, ab activity during a 6RM back squat corresponded roughly to a front plank done with an added 20% of body weight (van der Tillaar & Saeterbakken 2018). That's a perfectly fine supporting stimulus, but it isn't the same thing as heavy loading through a full range of motion. From this you can also conclude that if you're already doing squats and deadlifts, there's a question of whether you need to do planks at all — probably not.
The practical conclusion: the compound lifts build and strengthen the spinal erectors. If you want to build or strengthen the rectus abdominis or the obliques, you need exercises in which the spine flexes. On the other hand, if your program has plenty of heavy squats and deadlifts, separate training for spinal extension doesn't need special attention — in that case it's worth emphasizing flexion and rotation movements specifically.

Do the deep abs need to be activated separately?
The abdominal wall works as a single unit, and although you can slightly emphasize the transverse abdominis' contribution with conscious technique, there's no benefit to it for strength or muscle growth. The transverse abdominis has received an exceptional amount of attention, because its weak activation was previously believed to cause back pain. That, however, was only a correlation. The abdominal wall works as a single unit, and you can't voluntarily isolate an individual muscle.
Separate activation work is justified in certain situations: after childbirth, with abdominal separation, in pelvic-floor dysfunction, and in the early stages of rehabilitation. In these situations it calls for special attention, but the scope of this article can't address it. Here's another article with more on the topic. How should you breathe in ab training?
In ab exercises you don't need to think about this much. Drawing the navel in or bracing separately isn't needed, and in crunching movements a strong brace actually works against the spinal flexion the exercise is after. It's enough to breathe normally, or to exhale during the crunch. In big compound lifts, by contrast, you want to hold your breath to get maximal support for the core. The exception is anti-extension exercises, such as the ab wheel and the plank. In those, the point is precisely to resist spinal extension, so the core is kept braced throughout the set.
How often should you train the abs?
For most people, 2–3 times a week is a good starting point. The same frequency recommendation applies to the abs as to other muscle groups: a muscle group develops best when it gets a training stimulus at least twice a week (Schoenfeld et al. 2016; Baz-Valle et al. 2022).
For most people the abs recover quickly, so you can train them a little more often, as long as the volume of each individual session is kept moderate.
Note.If you ramp up ab training sharply, it can show up in your performance in the squat, deadlift, and overhead press, since it can be harder to brace the core with sore abs. So it's worth adding volume gradually and placing your hardest ab sessions so that you don't do them right before heavy leg days in particular.
How many sets and reps for the abs?
The same range applies to the number of working sets as for other muscle groups: 5–20 working sets a week covers most people (Schoenfeld et al. 2017).

Two principles apply to choosing a rep range. First, the bulk of the work is best done in a range where you can actually add load — that's the 7–15 rep range for weighted exercises. Second, varying rep ranges pays off: heavier 5–8 rep sets develop the core's force production effectively, and longer 15–25 rep sets work well for bodyweight exercises, where adding resistance is difficult.
Set intensity matters more than rep count. In 7–15 rep sets, aim for RIR 0–2 — a situation where you'd have at most two reps left in reserve. In bodyweight exercises where sets stretch past 15–20 reps, take the sets closer to failure, because in long sets the mechanical tension needed for growth only builds during the final reps.
Rest between sets can be a little shorter than for the compound lifts. For most people 1–3 minutes between sets is enough, because the abs recover quickly between sets.
Effective ab training is built from movement directions
The clearest way to build ab training is to think in terms of movement directions. The exercises fall into four main directions: flexion, extension, rotation, and side bending (lateral flexion). On top of these, you can do so-called anti-rotation or anti-extension exercises, in which you resist the direction in question.

The rectus abdominis is best built by flexion-direction movements and the ab wheel. The obliques are loaded most by rotations and side bends. If time is short, one flexion movement top-down and another bottom-up covers most of the benefit.
Dynamic training is probably more effective than static training for building the abdominal and back muscles (Contreras & Schoenfeld 2011). If you use isometric exercises, aim to make them hard enough — for example by adding load or lengthening the lever arm — rather than just increasing the hold time.
The rectus abdominis is innervated segmentally by several nerves, and in EMG studies exercises emphasize it slightly differently: bottom-up movements, such as the reverse crunch and hanging leg raise, emphasize the lower portion, and top-down crunches the upper portion. The differences are moderate, though, and you can't isolate the muscle's segments from one another. There's no evidence that "special lower-ab training" produces a visibly different result.
The practical solution is simple: put one exercise from each direction in your program.

The best ab exercises at the gym
Cable crunch.⭐⭐⭐⭐⭐
Alongside the machine version, one of the best exercises for the abs, especially the rectus abdominis. Start kneeling with a rope handle, keep the hips still, and bring the rib cage toward the pelvis by rolling the spine.
Machine crunch.⭐⭐⭐⭐⭐
The same as the cable version but done on a machine, which makes the technique easier to keep clean and the load quick to adjust. Machine training makes progressive ab training easy.
Hanging knee raise or leg raise.⭐⭐⭐⭐⭐
An excellent bottom-up movement, but only if the technique is right. Just swinging the legs is hip-flexor work. So actively tilt the pelvis back and roll it toward the rib cage. Grip endurance can limit the movement before the abs do, in which case a back-supported version or lifting straps help.
Reverse crunch.⭐⭐⭐⭐⭐
The same movement direction as above, but easier to learn. Start by tilting the pelvis back, squeezing the glutes and abs, so the lower back presses against the surface. Start the movement from the pelvis, not the legs. When you reach 15–20 reps with bodyweight, move to a decline bench or add load between the ankles.
Ab wheel.⭐⭐⭐⭐☆
An exceptionally effective exercise, but it deserves its own warning. In the ab wheel the rectus abdominis works at long muscle lengths and resists spinal extension, and the work is largely isometric-eccentric. Heavy eccentric loading causes large micro-damage and strong muscle soreness, and recovery from an extremely hard ab-wheel session can take longer. Start conservatively and progress like this: ab wheel from the knees → from the knees with a weight vest → standing with band assistance → standing → standing with a weight vest.
Cable rotations and side bends.⭐⭐⭐⭐☆
Force production directed at the obliques is hard to develop with free weights alone. Cables and weight-stack machines allow clear progression. The rotation can be done in high, low, and horizontal planes, and the starting position can be varied from the floor to kneeling and standing.
Plank and its variations.⭐⭐⭐
The traditional plank is a reasonable isometric support exercise, but poor for growth, and progression is hard to apply and measure. If you use the plank, it's worth doing progressively — for example by lengthening the lever arm or adding load. A plank with a lengthened lever arm and a posterior pelvic tilt increases ab activity clearly compared with a regular plank (Schoenfeld et al. 2014).
Beginner ab training: how to progress in the first months
Beginner ab training doesn't need to be complicated. Two sessions a week, two exercises per session, and a clear plan for adding load will take you a long way. Use the gym or home workout from the start of the article as is.
More important than exercise selection is what happens between the weeks:
Weeks 1–2:the goal is to pick suitable exercises, learn controlled technique, and do the movement through the full range of motion.
Weeks 3–8:add load whenever you get all your sets to the top of the rep range with good technique. On cables and machines, one plate or 2.5 kg at a time works well. In bodyweight exercises, add reps first.
Keep the same main exercises long enough that you have time to develop them progressively. Switching too frequently makes progression hard to track, but on the other hand, training on the same program for too long can slow progress and make training one-sided.

How do you fit ab training into your program?
You don't need to give the abs their own training day. For most people it's enough to do them alongside the rest of your strength training 2–3 times a week. Ab exercises can be placed on most training days, regardless of your training split. If your goal is to lift as much as possible in the squat or deadlift, though, it's best to do heavy ab training after them or on a different day. In our practical coaching, we've found that ab exercises fit well at the end of the session for most people.
These principles help:
Don't do hard ab training right before a heavy squat or deadlift.Tired or sore abs can impair your bracing and, through that, your performance.
Spread the volume across several days.Two times 3–4 sets works better for most people than 8 sets in one go, because set quality stays higher.
Ab training can be done well at home. How do you add load?
At home the abs are easy to train, because many effective exercises don't require equipment. The only real challenge is adding load. Workable solutions include, for example:
Lengthening the lever arm.Remember that as the lever arm lengthens — for example straight legs in a reverse crunch — the movement is considerably harder than with bent legs.
Lengthening the range of motion.In a crunch done on the floor, the spine can't extend properly. A cushion, a rolled-up mat, or an exercise ball under the back allows a longer range of motion, loading the rectus abdominis better. The point of the ball is specifically to lengthen the range of motion, not to make balance harder.
External load.A backpack on your back or a dumbbell on the chest works surprisingly well. The ab wheel is an inexpensive and effective purchase for home training, strengthening the body's core support.

The 5 most common mistakes in ab training
1. No progression.The load, the reps, or the exercise's difficulty should rise over time.
2. Only isometric holds.Not optimal for ab training. Just extending the hold time in the plank, for example, isn't a very good way to make training progressively harder. You can, however, make the plank harder — for example by adding load or lengthening the lever arm by moving the hands farther forward.
3. The movement is done with the hip flexors.In the sit-up, the abs' role stands out in the early crunching phase of the movement, after which the hip flexors' share grows. If the goal is to train the abs as directly as possible, crunching movements are usually a better option than a full sit-up.
4. Partial range of motion.Loading through a long range of motion is valuable for growth, so use a range of motion in which the abs get to lengthen and shorten under control.
Actively drawing the navel in.Ab training doesn't need to be done by drawing the navel constantly toward the spine — this is partly an old myth. Normal breathing and actively bracing the abs are enough in most exercises.
When do the abs become visible?
Ab visibility is affected especially by the size of the abs, the amount of subcutaneous fat, how the fat is distributed, genetics, and lighting and posture.
You can't pin the exact visibility threshold to a single body-fat percentage. In many men the abs start to stand out more clearly as body fat drops to around 10–15%, and in women around 18–24%, but individual variation is large.
Here's where muscle size matters: the thicker the abs, the higher the body-fat percentage at which they stand out. If your goal is visible abs, this is one of the most important reasons to train them directly. If the abs are already well developed, they show sooner and look fuller once the fat is gone.
Spot fat reduction doesn't work.Six weeks of ab training didn't reduce subcutaneous fat in the belly area compared with a control group (Vispute et al. 2011). Ab training builds muscle; it doesn't burn the fat over that specific spot. Fat reduction requires, over the long term, an energy deficit — created when energy expenditure exceeds energy intake. Diet, everyday activity, and exercise all feed into this whole.
In fairness, studies have also observed some localized fat mobilization in the vicinity of a trained muscle under certain conditions. This doesn't mean, however, that training the abs visibly burns the fat right over the belly. Its practical significance is small, and it doesn't change the basic message: visible abs require sufficiently developed abs and sufficiently little subcutaneous fat.

Do strong abs help with back pain and posture?
This is a common reason to start ab training, and it comes with both justified expectations and a certain amount of overselling.
What's true.Strength training has been linked to a lower risk of sports injuries (Lauersen et al. 2014). The core muscles play an important role in controlling the lumbar spine, and a strong core helps resist unwanted movement of the spine and maintain posture under load. Core training is therefore a sensible part of the whole if the goal is a more durable and better-functioning body. It's certainly possible that strong abs, by supporting the spine, can in some situations reduce the risk of back pain.
What's exaggerated.Ab training is not, as such, a treatment for back pain, nor does it fix posture. Low-back pain typically has several contributing factors, of which muscle strength is only one. These can include, for example, overall load, sleep, stress, and the amount of physical activity. Posture is more a question of habit, structure, and postural control than of ab strength alone. Training the abs and the rest of the core can, however, improve control of the trunk and the ability to maintain the safe positions you want.
If you have prolonged or recurring back pain, it's worth having it assessed by a healthcare professional.
Is ab training safe for the back?
For most people, yes.Ab training is generally safe and normal for the body, when the load and ranges of motion are matched to your own training background and increased gradually. Loaded spinal flexion is also a normal movement for the body.
A few things are still worth keeping in mind, especially if your back has had symptoms before:
Progress gradually and learn the technique.A large, sudden change in training volume or load adds unnecessary risk. Mastering technique is important for safe and productive training.
Avoid extreme ranges of motion with heavy load.In the ab wheel especially, it's worth keeping the range of motion such that you can control the whole rep.
If some exercise strains your back, swap it out.Cable and machine exercises are often easy alternatives, because the load and range of motion are easy to adjust.
Individualize.Some people are more sensitive to flexion, some to extension, and some to rotation. It isn't about one right or wrong exercise, but about how your body responds to load. If some exercise causes pain, swap it for another in the same movement direction and adjust the load as needed.
What the research evidence doesn't yet tell us
There's surprisingly little direct research evidence on ab hypertrophy from conventional strength training. Most ab research deals with EMG activity, strength, endurance, or low-back rehabilitation. Some of the hypertrophy data comes from electrical-stimulation studies, which don't speak directly to the muscle growth caused by ordinary training, and from ultrasound studies, which have often looked at ab thickness or the structure of the deep muscles.
In practice this means that recommendations for training the abs rest largely on general principles of muscle growth: sufficient load, sufficient range of motion, progression, and sensible volume — plus coaching experience. The evidence gives no strong reason at present to assume that the basic principles of ab hypertrophy differ significantly from training any other skeletal muscle.

Frequently asked questions about ab training
How often should you train the abs?
For most people 2–3 times a week is a good amount, and more often is possible if the volume of each session is kept moderate.
Can you train the abs every day?
You can, if the volume per session is low, but it's usually not necessary. The abs support your performance in the squat, deadlift, and overhead press, for example, so constant loading can impair your performance in the compound lifts.
Do crunches build the abs?
Yes — the rectus abdominis and the obliques, if they're done through a full range of motion, with sufficient load, and progressively. Added weight or a cable makes the crunch one of the best exercises for the rectus abdominis.
Does ab training burn belly fat?
Not locally: six weeks of ab training didn't reduce fat in the belly area compared with a control group (Vispute et al. 2011). Fat loss is determined by energy balance and overall activity.
Is the plank enough for ab training?
No, if the goal is muscle growth, since the plank mainly develops ab endurance.
Can you train the lower and upper abs separately?
You can emphasize them somewhat, but not isolate them: bottom-up movements emphasize the lower portion and top-down movements the upper portion. Keep one exercise from each direction in your program.
At what body-fat percentage do the abs show?
Typically around 10–15% in men and around 18–24% in women, but variation is large. Diet affects the visibility of the abs, as of any other muscle. Fat distribution is, to a significant extent, hereditary, and well-developed abs stand out even at a higher body-fat percentage.
Do you have to use added weights in ab exercises?
You don't have to, but it makes progression considerably easier. Alternatively, you can lengthen the lever arm or the range of motion, or move to a harder version of the exercise. As a rule of thumb: if you're doing more than 30 reps, the exercise is too easy.
Should you train the abs at the start or the end of a session?
The timing isn't especially decisive — you can do them at any point in the session — but avoid heavy ab training before the squat or deadlift.
Summary
If the whole article had to be boiled down to one sentence: the abs are worth training just like any other muscle. Sufficient load, a full range of motion, progression, and sensible volume 2–3 times a week take you a long way. The compound lifts build the core's support and the spinal erectors, but building the rectus abdominis requires exercises in which the spine flexes against resistance.
Visibility is decided by body-fat percentage, but muscle size also helps a lot here. So both are worth investing in.
